Crossfit Chicks!  Tomorrow (monday) someone is doing an newspaper article on Women and Crossfit and is going to be at the end of the 4:15pm class time and at the beginning of the 515 time to take pictures.  If you are available and can make it, please do.  I think they are looking for people to tell their story too.   Come if you can!
 
The team challenge was a huge success!  We had a total of 12 teams of 3 participating. 

Thank you all for coming, I hope you had a lot of fun.  I was very impressed with each of your friends - any one of them would be perfect for the Crossfit Family.

Would you guys mind if I started posting the whiteboards for today  the next morning?  Or is it really important to have them posted at night?

Also the Saturday team WOD is 10-12AM  (NOT 9AM).  I've got the workout in my head but making adjustments too.  You'll find out that morning what you'll be doing.  You can expect to have 3 different levels for your group - you decide which you want.  Easy, Medium, and RX.  If you are having trouble finding friends and still want to come, post on the facebook fan page and there are some people with extra friends coming.

I'm back - I posted all the whiteboards that I missed from earlier this week - go back and catch up on all your beyondthewhiteboard posting.

Also, we have a number of folks signed up for the Sectionals at the Crossfit Games in 7 weeks.  I am going to changing some of the workouts for these individuals to focus on their weaknesses.

For example:  Travis (TMEL) has signed up and he is pretty dang good at Fran.  He does well at descending repetition workouts with medium weight workouts and gymnastic movements.  He really really likes to know what the workouts are the night before so he can focus.

Tomorrow Travis might do Fran along with everyone else.  Or he might do something else.  =D

Air Squats for 30 seconds for reps
Box Jumps for 30 seconds  (coach gets to choose your height) for reps

Then...
Rest for 1 minute

Then...

Run 2 miles

Your score is the seconds it took to run the 2 miles subtracted by the total reps of air squats and box jumps multiplied by two.

For example:  If your 2 mile time was 12:00 - and you got 200 total air squats and 120 total box jumps your score would be:

720 - ((320x2)) = 80

The Honesty of Crossfit.

One of our best athletes realized that sometimes, when in very intense workouts, he miscounts and sometimes counts one rep as two. 

He came to me looking for ideas on how to correct and fix it.

After some brainstorming, he decided he wanted to erase all of his numbers on the leaderboard so that things would be fair and honest.  Also that if he ever miscounted and moved on to the next movement he asked the coaches if we would restart him at the beginning of the entire round. Wow!

How cool is it that Crossfit builds a community full of honest, hardworking people.  Has Crossfit ever tested your integrety?

Guys and Gals - lets do a better job of writing our scores on the TOP 5 board if you get on that top 5.  It doesn't make much sense for us to browse the whiteboard at the end of the day and do it.  Plus it should give you gratification to get yourself up there and some incentive for others to beat you!  (P.S.  You can customize yours.  Riley likes to draw rainbows and unicorns on his)

And speaking of stickers - make sure you remind me, kelsi or daren when we owe you a sticker.  Its your job to remind us and stick it up there.

Make sure you have a 'recruiting' sticker if you were the main instrument in getting someone to sign up for Ecrossfit.

Sticker #2 - Watch the entire 2009 Crossfit Games for the Men.  Theres a total of 9 videos.  I think they each run anywhere from 20 minutes to 1 hour.  Watch them all and get a sticker.  By the way, these high quality videos and don't work well streamed, so right click on it and click "save as".  They each take an hour or two to download.

Sticker #3 - Watch the entire 2009 Crossfit Games for the Women - Same thing for the women.  9 videos.  Lots of footage.  Fun stuff.

Crossfit Gamers:  Wednesday night at 5:30 Kelsi will be running the Crossfit Games prep class while Daren runs the Anytime Crossfit.  There will only be one Saturday WOD (no advanced class) but many of the days this week I made some modifications to make the regular WOD harder for you folks.

Moms - We do a co-op babysitting thing at 9:30am on most weekdays.  Moms that workout at that time take turns watching each others kiddos.

There has been some moms asking me if other moms would like to rotate thru in the same way (or maybe only 2-3 times a week) at some time in the evening.  Let me know if this is something you would like to think about.
 

I eat a bunch of my carbs for the day right after intense WODs.

I take them out of breakfast, lunch, and dinner meals and throw them in after WOD's in the form of Apple Sauce, Sweet Potatoes and Yams.  For multi-WOD days Chocolate Milk seems to go good right between workouts.

Answer:  Absolutely.  If you can run, you run - if you have to walk, you walk - when you are forced to crawl, you crawl and then rest and live to fight another day.  

All I ask is that you do a little better then your best every day.

ECROSSFIT Challenge
Today is the start of the first Ecrossfit Challenge in 2010.


Here's how it works:

1.  We'll do "Karen" today (150 wallballs for time).  We'll do it again in 10 weeks.  The top 3 most improved wins prizes.

2.  You must go all out today.  Give it everything you got.  Not putting your all into the first workout to simulate most improved is called 'sandbagging' and sucks for everyone, but mostly for the person who sandbags and didn't earn the prize.  Remember:  Crossfitters are hard-working and honest - we never cheat.

  3.  WallBall Height - RX is where the middle of the ball is at the middle of the 'X' or higher.  Most balls need to hit this height or higher for it to be RX. 
Some options for scaling Wallball height:
a.  'Top' - The top of the ball reaches the height of the X
b. 'Between' - The middle of the ball reaches the spot between the X and the --
c.  'Line' - The middle of the ball consistently reaches the --
d.  'Below' - The ball is below the --
 
This might be confusing now, but there will be a coach there to help you determine what you are aiming for, and also which mark you were consistently hitting.  (We will be taking notes during the workout)

The reason we are doing it this way is not to be hard on you, but to get an accurate measurement so we can really see your improvement.   In 10 weeks, you'll be aiming for that same mark using the same weight and we want you to know how exactly much you improved. =)

CrossFit announced the first details regarding the Affiliate Cup Event.  Here's the highlights:

  • First off, EVERYONE who registers and competes at the Sectionals in Portland in March and continues on to attend the Regionals and Games will be part of the Eugene Crossfit Affiliate Cup Team.  We will simply use the Sectionals as our ranking system of where athletes fall into the Team Depth Chart.  There will always be the chance of injury or substitution for many different things that can come up so we need to be as deep as possible and everyone that is on the team needs to be ready to step up.  We can have one non-participating coach, which adds an additional spot, and we will need a support and alternate crew.  
Here is the announcement from Crossfit about the teams:

This year, the fight for "World's Fittest Gym" is going to be tougher than ever. There will be open registration for teams at the 13 worldwide Regionals (first come, first served). Only the top several teams from each Regional will be invited to compete in Aromas.

Rules:
At the Regional level, an Affiliate Team must consist of a minimum of four to a maximum of six athletes. The team needs to have a minimum of two men and two women. All members of the team must actively train at the same facility, which does not have to be an official CrossFit affiliate gym.

At the Regional level, all the workouts will be conducted as team workouts with teams of four. Two men and two women will be competing at one time as a team. This will allow team captains or coaches to substitute members prior to an event based on team members' individual strengths and weaknesses.

There is only one team permitted per gym. We recommend having tryouts and competitions within your affiliate to determine your team of four to six athletes. But that is just a recommendation. The team itself qualifies, which means teams that qualify for the Games can make changes to their roster between the Regionals and the Games.

For teams that qualify for the Games, the rules will be slightly different. One key difference is that all teams must send six athletes, three men and three women, to Aromas. A non-participating coach is still optional.

An equal number of team spots and individual spots are allocated to each Regional. For example, if your Regional allocation for individual spots is 4 men and 4 women, there are 8 team spots allocated. Last year's champs, Northwest CrossFit, are prequalified and invited to the Games in Aromas.

There will be no team competition at the Sectional qualifiers. Team registration at the Regional will be open (first come, first served). There will be no open registration for individuals at the Regionals (everyone must qualify). This does not apply to the Master's competition, details of which will be coming shortly.

Registration is not currently open for the Regionals in any way. We will open team registration in a few weeks. We will give you plenty of notice before it happens.

Ok Guys and Gals - At Regionals (OR, WA, UT, NV, AK, ID) the top 6 teams will qualify for the Games.  Luckily, Northwest CrossFit ('09 champs) automatically qualify so we do not need to compete against them.  We DO need to compete against our friends at Oregon CrossFit (6th), Rainier CrossFit (31st) and our friends at Ute CrossFit, as well as many other new teams that will certainly come out of the wordwork.  We expect at least 50-60 teams at Regionals which means we must finish in at least the top 10%!  We need to train hard and smart these next 4 months in order to have our top 6 athletes peak at the right time and allow COC to compete in Aromas!
  • So Far These Are The Athletes That Have Committed to the Eugene Crossfit Team:

Also, we have 30 more water bottles.  Everyone was asking for them, then nobody bought 'em.  So if you want one, buy it now, because once these 30 are gone - there will never be another Eugene Crossfit Water Bottle.  A collector item!  hehe.

Ok, new piece of the whiteboard.  Here's how it works.

Once you finish the Workout of the Day, check to see if you made the top, and if you did, grab the bottom one, erase it, and put your name on, and then appropriately reorder the top 5.

For example, if Josh comes in and gets a score of 1200 - he would take Ethans (the bottom one) - erase it, write his name.  Then he would move Jake and Devin down and put himself in the #3 spot.

  • Focus on nutrition, with a step by step progression so you know exactly how to eat

  • Shifts in body composition are one of the most motivating ways to measure success. We will take pictures at the beginning of the On-Ramp class. YOU WILL GET RESULTS

Try these numbers:
Find front squat max, 1 rep. All numbers come off 1 rep max.
70% 10 reps
95% 1 rep
60% 20 reps
90% 1 rep
50% 30 reps

If you fail on a round (for example, on your 20 reps you only get 19 - that score for that load is Zero)

A coach will be here to help you with front squat depth, form and technique.  If your squat is not mature enough to hold the bar racked (torso upright and elbows high) the weight will be light and the coach will be working on your squat.

Also - post statuses about Eugene Crossfit including tagging Eugene Crossfit with the "@" before the name.  You can do this with your friends too.  (This will get us lots of fans!) 

Before Margaret joined us, here's what she thought about her Crossfit friends. ""I need to get on the same program as them." I see Val and Heather tucking their shirts into their pants. I mean who does that? They could because they got skinny!"

Talk about Crossfit.  Write about it on facebook.  If you are working hard and getting results, your friends will be working out along side you before you know it.

Happy New Year!

So sad to see the Ducks lose!  But I do have some great news - 2010 is going to bring great things for you and Eugene Crossfit.  First of all, Kelsi and Daren and now are officially part of the team.  Here are some more great things coming with 2010:

  • We are going to try new classes called 'Anytime Crossfit'.  Here is how they work:  For example:  If you see 'Anytime Crossfit' 6AM to 1:30PM, this means that you show up anytime at your convenience during those times.  You will still warmup, you will still get coaching, and you will still do the WOD.  We are hoping that these times will allow for you to warmup better, get better, more customized coaching, and be able to fit Crossfit into your busy schedule.  Please be patient as the coaches adapt to this new routine.
  • New 'Advanced' Classes.  Once or twice a week these will show up.  This class will be quite a bit more difficult then the regular class. Members that attend are expected to have their nutrition dialed in, be familiar with the movements and able to do most WODs RX'd. We will be preparing for the Crossfit Games with this class.
  • New strategy for your friends that you bring to classes. If you want to bring a friend to Crossfit, let Jeremy know ahead of time he will come to the class to help coach the class.  If your friend likes the class and wants to learn more then we'll schedule a free introduction at a later date..  Here we will talk about their goals, Crossfit, how we roll, and prices.  Every new member needs a proper introduction, and it just doesn't work to do this after a WOD. 
      • P.S. NEVER tell a friend the price of Crossfit.  1.  Prices just changed for new members and 2. It makes so much more sense after their introduction.  Just let them know there is a lot of different prices depending on commitment, and its a bit more then a regular gym but with better results.  Get them in for an intro and they will probably sign up.
  • New 'On Ramp' program.  I'll be sending an email about this shortly.  Please read it even if you don't think you need it.
  • Sunday Classes.  Daren has been wanting these since forever, and since he is a Coach, he is welcome to open these up.  These classes will be 100% programmed, scheduled, and coached by Daren.  Sunday is Jeremys day off.
  • One on One with Coach Jeremy.  See this post.  Please email me with some times that work for you and we'll get it scheduled.  I'd like every Crossfitter to do this as soon as possible.  There is no charge.
  • More events. 
  • Seminars.  Courses throughout the year that may include the following:  Oly Lifting, Nutrition (cooking, shopping, eating, how tos), Self Defense, Rowing, Running and Endurance, and much more....

You all did great in 09.  Seriously, awesome work. 

Here's to the Ducks winning and an even better year then last.  Lets get focused and do things better, both inside and outside the gym.  Lets be both better athletes and better people.

 You all are invited to our house to watch the game.  We have lots of couch space and would love to have you come.  Bring a yummy snack if you want, if not - don't.  Extra credit points for paleo snacks.  :)

Warning

Don't try Eugene Crossfit if you want to keep the drudgery in your workouts. There are plenty of workout plans that deliver little results, are boring, and don't really have a goal in mind.

Crossfit is very bothersome for people who like workouts like these.

Crossfit will change the way you think about your workouts, and by doing that you see amazing results. You immediatly learn to love to workout, to push your body, to try new things. The program you recieve here will make you fitter faster than anything you can imagine. Every client that has given it a month will testify.

You don't have to be an athlete to come. Heck, you can be in the worst shape of your life, I scale you back and ramp it up at a steady and safe pace. You'll have the results that you never thought possible in no time. And once you get there, you'll be thirsty for more. (instead of yo-yoing)

Eugene Crossfit is NOT a gym. It is a fitness school. In time, along with getting fit, you will learn technique on everything, how to apply intensity, the aspects of fitness, how and what to eat, recovery, motivation, virtuosity, flexibility and much more.
